Scapular activation exercises: shoulder blade control in 6 minutes

For a scapular activation warm-up, ski erg for 2 minutes, then do 10 push-up plus reps, 15 band scapular retractions, 1 round of plank IYTW (one letter per rep, both arms), and 12 face pulls. It takes about 6 minutes and trains your shoulder blades to move forward, back and up. Before rows or presses, add 2 to 3 lighter sets of your first lift.

  1. Push-Up Plus Chest
  2. Band Scapular Retraction Upper Back
  3. Plank IYTW Abs, Upper Back
  4. Face Pull Shoulders, Upper Back
  5. Incline Dumbbell Rear Delt Raise Shoulders
  6. TRX Row Upper Back, Lats

Step 1: warm up (2 minutes)

The ski erg reaches overhead and pulls down every stroke, which moves the shoulder blades through their whole range while it warms you up.

Raise: overhead pulling

Ski Erg

Shoulders, Upper Back

Warms you up while moving the shoulder blades up and down.

How to do it

  1. Stand facing the machine and reach both handles overhead.
  2. Pull them down toward your thighs while you hinge slightly at the hips and bend the knees.
  3. Let the handles rise back up as you stand tall again, at an easy rhythm.

Cues

  • Pull from the lats
  • Hinge, then stand

Common mistakes

  • Bending only at the elbows: keep the arms long and let your back do the pulling.

Step 2: forward (protraction)

Your shoulder blades slide forward around your ribs when you push and punch. The serratus anterior does that, and the push-up plus is the most direct drill for it.

Forward: serratus

Push-Up Plus

Chest

The extra push at the top of a push-up is the shoulder blade moving forward around the ribs, the motion this drill is there to wake up.

How to do it

  1. Set up in a high plank with hands under shoulders.
  2. Do a push-up, then at the top keep pushing the floor away so your upper back rounds slightly.
  3. Let the shoulder blades come back together before the next rep.

Cues

  • Push the floor away at the top
  • Body in one line

Common mistakes

  • Skipping the extra push at the top: that last bit is the point.

Swap for: Push-Up, Plank Shoulder Tap

Forward and up: plank control

Plank IYTW

Abs, Upper Back

Holding a plank on one arm while the other draws letters trains both blades at once: one holds, one moves.

How to do it

  1. Start in a high plank, feet a bit wider than hips.
  2. Lift one arm and trace an I overhead, then a Y, a T and a W, one letter per rep.
  3. Put the hand down and switch arms.

Cues

  • Thumb up
  • Hips square

Common mistakes

  • Twisting the hips open: widen the feet and lift the arm only as high as you can stay square.

Swap for: Dumbbell Chest-Supported Y Raise, Plank Shoulder Tap

Step 3: back and down (retraction)

Pulling the blades together and down is what holds them steady for rows and the bench press.

Back: band squeeze

Band Scapular Retraction

Upper Back

With the arms straight, only the blades move. It isolates the squeeze that starts every row.

How to do it

  1. Hold a light band in front of you with arms straight.
  2. Squeeze your shoulder blades together without bending the elbows.
  3. Release them forward slowly.

Cues

  • Arms stay straight
  • Blades move, arms don't

Common mistakes

  • Turning it into a row: keep the elbows locked.

Swap for: Band Pull-Apart, Face Pull

Back and rotate: cable

Face Pull

Shoulders, Upper Back

Pulls the blades back while the arms rotate out, a good pair before pressing.

How to do it

  1. Set a rope on a cable at upper-chest height.
  2. Pull the rope toward your face, splitting the ends and turning your knuckles to the ceiling.
  3. Return slowly to straight arms.

Cues

  • Split the rope
  • Knuckles up

Common mistakes

  • Leaning back and yanking: stay upright and lighten it.

Swap for: Band Face Pull, TRX Face Pull

Back: chest supported

Incline Dumbbell Rear Delt Raise

Shoulders

The bench keeps your torso still so the upper back does all the work.

How to do it

  1. Set a bench to an incline and lie chest-down on it, light dumbbells hanging.
  2. Raise your arms wide to shoulder height.
  3. Lower slowly.

Cues

  • Thumbs slightly up
  • Chest stays on pad

Common mistakes

  • Lifting the chest off the pad: lighter dumbbells.

Swap for: Band Rear Delt Fly, Dumbbell Chest-Supported Y Raise

Back: bodyweight row

TRX Row

Upper Back, Lats

Rowing your body up on straps, with a squeeze at the top, is the bridge from drills to real rows.

How to do it

  1. Hold the straps with palms facing in, and walk your feet forward until you lean back with straight arms.
  2. Pull your chest toward your hands.
  3. Lower back to straight arms.

Cues

  • Body is a plank
  • Squeeze shoulder blades

Common mistakes

  • Hips dropping: walk the feet back a step.

Step 4: ramp-up sets of the first lift

Finish with lighter sets of your first exercise.

First main lift

Chest-Supported Row

Upper Back, Lats

On back days, ramp up the row in two sets.

How to do it

  1. Sit at the row machine with your chest on the pad.
  2. Pull the handles back until your elbows pass your torso.
  3. Let them return to straight arms.

Cues

  • Chest on the pad
  • Elbows back

Common mistakes

  • Lifting the chest off the pad: lighten it.

Swap for: Seated Cable Row, Inverted Row

First main lift

Flat Dumbbell Press

Chest

On press days, ramp up the dumbbell press in two sets.

How to do it

  1. Lie back on a bench, a dumbbell per hand at chest level.
  2. Press the dumbbells up until your arms are straight.
  3. Lower until you feel your chest stretch.

Cues

  • Elbows at about 45 degrees
  • Shoulder blades back

Common mistakes

  • Flaring the elbows straight out: tuck them slightly.

Questions

How do I train my scapula?

Move the shoulder blades in all directions with control: forward with the push-up plus, back with band retractions and rows, and up with Y raises. Light and often works.

How do I know if my scapula is weak?

Common signs are shoulder blades that stick out when you push, or shoulders that roll forward on rows. Practice the drills here and watch in a mirror.

What muscles move the shoulder blades?

The serratus anterior pulls them forward, the trapezius and rhomboids pull them back and up or down.

How many sets of scapular activation should I do?

One to two light sets of three or four drills before training.

Can I do scapular exercises every day?

Yes, the drills are light enough. The daily routine here takes about 5 minutes.
