Bench press calculator

Enter a recent bench press set and the reps you had left in the tank. The calculator estimates your one-rep max with the same formula the RIRLift app uses, then turns it into the loads for triples, fives and eights, rounded to plates you can actually put on the bar.

Unit
Reps in reserve

How many more you could have done. 0 means none.

Estimated bench press 1RM

99.5kg

80 kg × 6 with 2 in reserve counts as 8 reps to failure.

Bench press examples

The same calculator, four different benchers. The inputs change with the situation, and so does what to do with the answer.

  • Example 1

Five clean reps, a couple left

An intermediate lifter who ran a set of 5 with 100 kg and could have done 2 more.

    Weight lifted
    100 kg
    Reps completed
    5
    Reps in reserve
    2
    • Estimated bench press 1RM120 kg

A set stopped short of failure is not a max set. Counting the 2 in reserve puts the estimate where the lifter really is, which is what the next block's percentages should start from.

  • Example 2

    A beginner's set of 10

Three months in, 135 lb for 10 reps with about 3 left before form broke down.

    Weight lifted
    135 lb
    Reps completed
    10
    Reps in reserve
    3
    • Estimated bench press 1RM~189 lb

Thirteen reps to failure is past where any max formula is trustworthy, so the estimate is marked rough and nothing is built on it. The better test for a beginner is a heavier set next session, one they can do 5 to 8 times with 2 left.

  • Example 3

A heavy single before a meet

A powerlifter who opened at 140 kg for a smooth single, maybe 1 more in the tank.

    Weight lifted
    140 kg
    Reps completed
    1
    Reps in reserve
    1
    • Estimated bench press 1RM144.5 kg

A single at RIR 1 is close to a true max, so the estimate barely moves past the bar weight. That is the honest answer: a second attempt about 2 to 3% heavier is the realistic jump.

  • Example 4

A home gym with 2.5 kg jumps

A woman benching in her garage: 40 kg for 8 with 1 rep left, and her smallest plates are 1.25 kg a side.

    Weight lifted
    40 kg
    Reps completed
    8
    Reps in reserve
    1
    • Estimated bench press 1RM50.5 kg

At this max a 2.5 kg jump is about 5% of the bar, too big to make every week. Add reps first at the working-load weight, then add the 2.5 kg once every set reaches the top of the range with 2 in reserve.

How much should you bench?

Most strength standards express the bench as a multiple of bodyweight. Among raw powerlifting competitors, the median man at 82.5 to 90 kg benches about 1.4 times bodyweight, and the median woman at 57 to 63 kg about 0.9 times. Those are competitors, a stronger-than-average group, so treat them as a target, not a baseline.

See where your number lands on the bench press standards page, which compares your max with lifters of your sex and bodyweight.

Bench press technique

Barbell Bench Press

Chest

A max estimate is only as good as the reps behind it. Reps where the shoulders roll forward or the bar bounces off the chest inflate the number, so test with the same setup you train with.

How to do it

  1. Lie on the bench with your eyes just under the bar and plant your feet flat, a little wider than your hips.
  2. Pull your shoulder blades together and down into the bench, keeping a small arch in your lower back with your glutes on the pad.
  3. Grip the bar a little wider than shoulder width and lift it out so it sits over your shoulders.
  4. Lower the bar under control to your lower chest, elbows about 45 degrees from your sides.
  5. Touch your chest without bouncing, then press up and slightly back toward the hooks.

Cues

  • Shoulder blades pinned
  • Elbows at 45 degrees
  • Touch, then press

Common mistakes

  • Bouncing the bar off the chest, which adds reps the muscles didn't earn.
  • Lifting the hips to finish a rep: that rep doesn't count toward a max.

Make it fit you

  • Test with 3 to 8 reps

Sets in that range give the most accurate estimate. A set of 15 tells you about endurance more than about your max.

  • Be honest about reps in reserve

If you are not sure, round down. Most lifters underestimate how many reps they had left, which the RIR guide explains.

  • Use your gym's plates

Loads round to 2.5 kg or 5 lb. With fractional plates, round the working loads down to the nearest 1 kg or 2.5 lb instead.

  • Re-test every few weeks

Your max moves. Re-run the calculator from your best recent set rather than testing a true single, which costs more recovery than it tells you.

Questions

How do I calculate my max bench without maxing out?

Bench a hard set of 3 to 8 reps, note how many reps you had left, and enter the weight, reps and reps in reserve above. Counting the reps left is what lets you stop short of failure and still get an honest number.

How accurate is a bench press max calculator?

Most accurate from heavy sets. In a study of 70 men and women, a 5-rep max predicted the bench 1RM better than a 10- or 20-rep max, and the authors advise using no more than 10 reps. No formula accounts for a lifter who is unusually good at high or low reps.

Should I use reps in reserve or go to failure?

Either works here. A set to failure is RIR 0. A set stopped short is safer and easier to recover from, and entering the reps you had left keeps the estimate accurate.

What is a good bench press for my weight?

It depends on sex, bodyweight and training age. The bench press standards calculator compares your max with raw powerlifters at your bodyweight.

How do I calculate a dumbbell bench max?

Dumbbells move differently, so a barbell max doesn't convert cleanly. Use the dumbbell bench press calculator.

How do I increase my bench?

Add weight or reps whenever your working sets finish with more reps left than planned, and hold when they don't. The progressive overload calculator plans the jumps from your max.
