Trap bar deadlift calculator

Enter a recent trap bar deadlift set, bar included, and the reps you had left in the tank. The calculator estimates your trap bar one-rep max with the same formula the RIRLift app uses, then gives your rep maxes and the loads for triples, fives and eights, rounded to plates you can load.

Trap bar deadlift examples

Four lifters, four different sets. The calculator is the same; what each one should do with the number is not.

  • Example 1

    A home-gym lifter's set of 6

Training in a garage with a 60 lb trap bar. 225 lb total on the bar for 6 reps, with about 2 left.

    Weight lifted
    225 lb
    Reps completed
    6
    Reps in reserve
    2
    • Estimated trap bar deadlift 1RM278 lb

The 225 lb already counts the bar, so the estimate is honest. With limited plates, the strength fives are the useful row: 3 sets of 5 at that load, adding 10 lb when all three sets feel easier than planned.

  • Example 2

    An athlete's heavy triple

A field-sport athlete who pulled 405 lb for 3 with 1 rep left, off the high handles.

    Weight lifted
    405 lb
    Reps completed
    3
    Reps in reserve
    1
    • Estimated trap bar deadlift 1RM446 lb

A triple near the limit is the best input there is, so this estimate is tight. It is a high-handle max, though: keep high-handle and low-handle numbers separate, or the next session's loads will be off.

  • Example 3

    A woman learning to hinge

Eight weeks into lifting, 80 kg for 5 reps that moved fast, with 3 more in the tank.

    Weight lifted
    80 kg
    Reps completed
    5
    Reps in reserve
    3
    • Estimated trap bar deadlift 1RM98.5 kg

Stopping 3 short of failure still gives a usable estimate, because the reserve counts toward the effort. The next step is the muscle-building eights at 75 kg: easy enough to keep form sharp, heavy enough to progress.

  • Example 4

An older lifter's set of 10

A 58-year-old who switched from the straight bar to spare his back, 100 kg for 10 with 2 left.

    Weight lifted
    100 kg
    Reps completed
    10
    Reps in reserve
    2
    • Estimated trap bar deadlift 1RM~136.5 kg

Twelve reps to failure is too many for any max formula, so the estimate is only a rough guide. A heavier set of 5 next session, stopped 2 short, gives a number worth planning from.

Count the bar in the weight you lifted

A trap bar is not a 20 kg or 45 lb Olympic bar. Weights vary by model: the Rogue TB-2, for example, is listed at 60 lb. Enter the plates plus the bar, or the estimate comes out too low by the bar's weight and every working load after it does too.

If the bar has no stamp, look up the maker's spec or weigh it on a scale. Then the plate calculator works out which plates go on each side.

Trap bar max vs straight bar deadlift

Most people lift more with a trap bar. In a study of 19 male powerlifters, the average one-rep max was 265 kg on a hexagonal bar and 245 kg on a straight bar, about 8% more on the hex bar. The load sits beside you instead of in front of your shins, so the knees do more of the work and the lower back less.

That gap varies between lifters and with handle height, so a trap bar max is its own number, not a straight-bar max in disguise. For a straight-bar estimate, use the deadlift calculator with a straight-bar set.

How much should you trap bar deadlift?

Powerlifting meets test the straight bar, so the competitor numbers here are straight-bar deadlifts. Among raw powerlifting competitors, the median man at 82.5 to 90 kg deadlifts 220 kg, about 2.5 times bodyweight, and the median woman at 57 to 63 kg deadlifts 125 kg, about 2.1 times bodyweight. Competitors are a stronger-than-average group, and most lifters pull a little more on a trap bar than on a straight one.

The deadlift standards page places your straight-bar max among competitors of your sex and bodyweight.

Trap Bar Deadlift

Quads, Glutes

Handle height, grip position and how far you sink all change how much you can pull. Test and train with the same setup, or the max you calculate won't match the bar you load next week.

How to do it

  1. Load the bar, step into the middle of the frame and line the handles up with the middle of your feet, feet about hip-width.
  2. Sit your hips back and bend your knees until you can grab the center of each handle, so the bar stays level when it lifts.
  3. Pull your shoulders down, take a big breath into your belly and brace before the bar leaves the floor.
  4. Drive your feet into the floor so your hips and knees straighten together, keeping your arms long and your chest up.
  5. Finish standing tall with your glutes tight, then reverse the path: hips back first, knees bend, and set the bar down under control.

Cues

  • Push the floor away
  • Hold the handles in the middle
  • Chest and hips rise together

Common mistakes

  • Gripping the handles off-center: the bar tips forward or back and drags you with it.
  • Sinking the hips so low it becomes a squat: set them just high enough that your arms hang straight.
  • Leaning back at lockout: stop when you stand straight with your glutes squeezed.

Make it fit you

  • Keep high and low handles apart

High handles shorten the pull, so the same lifter moves more weight on them. Treat each handle height as its own lift, with its own max.

  • Test with 3 to 6 reps

A set of 3 to 6 stopped 1 or 2 short gives the cleanest estimate. Long sets are where form and the number both drift.

  • Round to your plates

Loads round to 2.5 kg or 5 lb. Plates go on in pairs, so if your smallest plates are 10 lb, working loads move in 20 lb steps: round down.

  • Warm up toward the working load

Ramp up in a few sets before the heavy one. The warm-up calculator lays them out from your working weight.

  • Use the reserve, not failure

Grinding a trap bar set to failure costs a lot of recovery for little extra information. Stop 1 or 2 reps short and enter the reps you had left; the RIR guide shows how to judge them.

Questions

Do I include the trap bar's weight?

Yes. Enter everything you lifted: bar plus plates. Trap bars are often heavier than a standard barbell, so leaving the bar out underestimates your max.

Are trap bars usually 45 lb?

Not reliably. Weights vary by model, and some are heavier: the Rogue TB-2 is listed at 60 lb. Check the stamp or the maker's spec.

Is a trap bar max the same as a deadlift max?

No. Most lifters pull more with a trap bar; in one study of powerlifters the hex bar max was about 8% higher. Estimate each lift from its own sets, using the deadlift calculator for the straight bar.

Is 315 a good trap bar deadlift?

315 lb is 143 kg. For scale, the median raw powerlifting competitor at 82.5 to 90 kg pulls 220 kg on a straight bar, and competitors are a stronger-than-average group.

Does a trap bar deadlift count toward the 1000 lb club?

The club is a total of squat, bench press and deadlift. To compare with other lifters, use your straight-bar deadlift, the version a powerlifting meet tests. Add yours up with the 1000 pound club calculator.

How accurate is a trap bar deadlift calculator?

From a hard set of 3 to 8 reps, estimates usually land close to a tested max. They drift past about 10 reps to failure, so use a heavier set when the calculator flags the number as rough.
